You don't need a plan for perfect weeks. Perfect weeks don't need a plan. This is the plan for the other kind — the deadline weeks, the travel weeks, the weeks that usually end with you starting over on Monday.
These are floors, not goals. Hit all three and the week counts — no matter what else falls apart.
Forget tracking macros on a war week. Hit three anchors of roughly 40g protein — a real breakfast, a protein-first lunch order, a shake or high-protein dinner. Three anchors defends your muscle. Everything else is noise this week.
Calls on foot, park farther, take the stairs, walk after dinner. Steps are the one training variable that survives any calendar — and they quietly do most of the fat-loss work you're crediting the gym for.
Missing a session is a data point. Missing two in a row is a new habit. You're allowed a zero — you're never allowed two consecutive zeros. The day after a miss, the fallback session below is mandatory.
The swap, not the skip. Two supersets, one gym or a pair of dumbbells at home. When the day gives you 20 minutes, this is what still counts.

The rules that make 20 minutes work: lower every rep for 3–4 seconds. After each set, add 2–3 partial reps in the bottom half. Stop each set 1–2 reps from failure. Move between paired exercises with minimal rest; rest 60–90s between rounds. Heavy enough that 8 is honest work.
When the week blows up, you don't abandon the plan — you shift down one gear at a time.
